How to Get More Fiber Without Eating Boring Food
My doctor told me to eat more fiber and handed me a pamphlet with a drawing of a sad bran muffin. I ignored the pamphlet, because I have eaten bran muffins and they taste like cardboard pretending to be food. But then I actually looked up how much fiber I was getting, and it was embarrassingly low, about half of what adults need.
Here is what I learned: you do not need to eat sad food to fix this. You need to trick yourself with food you already like.
The numbers that matter
Adults need roughly 25 to 38 grams of fiber a day. The average person gets about 15. The gap sounds huge, but it closes fast when you make a few swaps instead of adding a fiber supplement to everything.

Swaps that do the work
- Switch half your ground meat for lentils or black beans in tacos, chili, and pasta sauce. You will not taste the difference, and you add eight grams of fiber to dinner.
- Eat the fruit instead of drinking it. A whole apple has about four grams of fiber. Apple juice has almost none. Same for oranges versus orange juice.
- Pick popcorn for snacks. Three cups of air popped popcorn has nearly four grams of fiber and satisfies the salty snack craving better than chips.
- Swap white rice for brown rice, quinoa, or barley. It is the same meal, just with a little more chew.
- Add a handful of frozen spinach to soups, eggs, and smoothies. Frozen spinach disappears into food and brings three grams per half cup.
That is the whole strategy. I did not cut out any food I love. I just started swapping and sneaking, and my daily fiber went from about 14 grams to over 30 in two weeks.
Go slow or pay for it
The one mistake I made was going from 15 to 30 grams overnight. My stomach announced the change loudly and at an inconvenient moment in a meeting. Raise your fiber gradually over a week or two, and drink extra water. Fiber needs water to do its job, and without it you get the bloating everyone warns you about.
Beans, whole grains, fruit, popcorn. That is the whole boring-free plan. The bran muffin stays in the pamphlet where it belongs.
