The Five Minute Stretch Routine That Fixes Lower Back Tightness

I bent over to tie my shoe one morning and my lower back locked up. I was thirty-three years old. I could not stand up straight for a full minute. My wife looked at me with a mixture of concern and “I told you to stretch more.” She had told me to stretch more. I had not listened.

Why Desk Workers Have Tight Lower Backs

Sitting shortens your hip flexors — the muscles at the front of your hips. When hip flexors are tight, they pull your pelvis forward. Your lower back compensates by arching more than it should. The muscles in your lower back stay contracted all day just to keep you upright. By evening, they are exhausted and tight.

Stretching your back feels good in the moment but does not fix the root cause. You need to stretch the hip flexors and strengthen the glutes. When your hips can move freely, your lower back stops doing all the work.

The Five-Minute Routine

Do each stretch for one minute. Set a timer. Five minutes, done.

  1. Kneeling hip flexor stretch (1 min each side): Kneel on one knee, other foot flat in front. Push your hips forward gently until you feel a stretch at the front of the kneeling hip. Keep your torso upright. Do not arch your back.
  2. Child’s pose (1 min): Kneel on the floor, sit back on your heels, fold forward and reach your arms out in front. Let your forehead rest on the floor. Breathe deep into your lower back.
  3. Cat-cow (1 min): On hands and knees, alternate between arching your back up like a cat and dropping your belly down like a cow. Move slowly with your breath.
  4. Knee-to-chest (1 min, alternating): Lie on your back. Pull one knee to your chest, hold thirty seconds, switch sides. Keep the other leg straight on the floor.
  5. Pigeon pose (1 min each side): From hands and knees, bring one knee forward toward the same-side wrist. Extend the other leg straight back. Lower your hips toward the floor. This stretches deep glute muscles that pull on the lower back.

I do this while the coffee brews. By the time the pot is full, I am done and my back feels loose enough to sit at a desk for the next eight hours.
